HYROX TRAINING PLAN FOR INTERMEDIATE ATHLETES: 10–12 WEEKS
You train consistently 3–4 times per week, you can run 10 km without struggling, and you have a solid foundation in functional fitness. Now you want to translate that base into a competitive Hyrox result. This intermediate training plan skips the beginner base phase and focuses directly on race-specific development over 10–12 weeks.

At the intermediate level, aerobic base is already present, the focus shifts to raising intensity, adding Hyrox-specific station weights, and training compromised running (running on fatigued legs, right after a station). The plan includes one threshold run per week, one strength/station session at near-race weights, and one compromised running session where you combine both. Volume increases week by week through the build phase, then backs off for a taper week before race day.

KEY DEVELOPMENT AREAS FOR INTERMEDIATE ATHLETES
Compromised running is the biggest differentiator at the intermediate level. Most athletes can run well and lift well separately, but running at pace immediately after a heavy station is a specific skill that must be trained explicitly. YOURROX includes compromised running sessions every week from week 3 onwards. The second priority is station weight: intermediate athletes often train too light. Race weights for Open should be introduced from week 4 in training.
FREQUENTLY ASKED QUESTIONS. INTERMEDIATE HYROX
- How do I know if I'm an intermediate Hyrox athlete?
- You train 3–4 times per week consistently, you can run 10 km comfortably, and you have experience with basic barbell or functional movements. You may have done one Hyrox race already, or have a strong general fitness background (CrossFit, running, gym).
- Is 10 weeks enough time to prepare for a Hyrox race at intermediate level?
- Yes. 10–12 weeks is the standard for intermediate athletes with an existing aerobic base. The key is not starting a base-building phase from scratch, but going directly into race-specific preparation. YOURROX detects your fitness level and plans accordingly.
- How heavy should I train the stations compared to race weight?
- Start at 65–75% of race weight in weeks 1–4, building to 85–90% in weeks 5–8, and 95–100% in the peak phase. Training exclusively at light weight will not prepare your body for the specific demand of race-weight stations at the end of 8 km of running.
- How many times should I do a full Hyrox simulation before race day?
- 1–2 times is enough. One full race simulation at 80% intensity around week 8, and one more at race intensity 2–3 weeks before race day. More than that creates unnecessary fatigue without additional benefit.
- What is a realistic Hyrox finish time for an intermediate athlete?
- For Open Men with a 22–25 min 5K: 1:10–1:30. For Open Women with a 25–28 min 5K: 1:20–1:40. Use the YOURROX Race Calculator for a personalized prediction.
